Most players notice their footwork deteriorating in the second hour of a match. Slower split steps, heavier landings, less precise positioning. Part of this is cardiovascular, but a significant part is local muscular fatigue in the intrinsic foot muscles. The arch collapses earlier in the stance phase of movement, forcing the plantar fascia to act as a passive tension band rather than a dynamic spring. The tibialis posterior works overtime trying to control excessive pronation, leading to medial shin pain and posterior tibial tendinopathy. The peroneal muscles are chronically stressed from repeated ankle instability. Toe deformities including bunions and hammer toes develop over years as the intrinsics lose the battle to maintain metatarsal alignment. None of these conditions are inevitable. They are the downstream consequence of a training gap that almost every padel player has, because almost no one specifically trains their feet. This guide is designed to close that gap.

Assessing Your Foot Strength: Where Do You Start?

The Short Foot Test

The short foot exercise, first described by Czech physiotherapist Vladimir Janda, is the gold standard for assessing and training intrinsic foot muscle function. To assess yourself, sit in a chair with your bare foot flat on the floor. Without curling your toes, try to shorten the distance between your heel and the ball of your foot by doming the arch upward. If you can hold this position for 30 seconds with no toe curling, visible arch collapse, or cramping, your intrinsic strength is reasonable. If you cramp within 10 seconds, cannot maintain the arch dome, or find one side significantly weaker than the other, you have a meaningful deficit. Most padel players who test honestly find their non-dominant foot substantially weaker than their dominant side, which creates asymmetrical loading patterns and increases injury risk on the weaker side during lateral movements toward the dominant side.

Single-Leg Balance with Eyes Closed

Stand on one bare foot and close your eyes. A healthy foot-ankle complex with adequate intrinsic strength should allow you to maintain single-leg balance for 30 seconds without significant swaying or touching down. Record your time on each side. Research consistently shows that padel and tennis players with a history of ankle sprains perform significantly worse on this test than those without, and that improvements in this test correlate with reductions in re-sprain risk. The Toe Spread Test

Sit barefoot with your foot flat on the floor. Try to spread all five toes as wide as possible without lifting them from the ground. Then try to move only your big toe upward while keeping the other four flat, a test called hallux extension isolation. If you cannot spread your toes independently, or if your big toe drags the other toes with it during extension, the interossei and lumbricals are underactive. This is extremely common in padel players who spend most of their time in padel shoes with a narrow toe box, which compresses the toes together and reduces the space the intrinsics need to function. The Padel Foot Strength Programme

Phase 1: Neuromuscular Activation (Weeks 1-2)

Before you load the foot, you need to re-establish communication between your brain and the intrinsic muscles. Many of these muscles are inhibited rather than simply weak: they are present and structurally intact but not firing effectively because years of cushioned footwear and sedentary lifestyle have reduced the neural drive to them. Phase 1 focuses on activation without load. The short foot exercise is your anchor movement: 3 sets of 10 repetitions, holding each dome for 5 seconds, twice daily. Add toe spread isolation (10 reps each direction, both feet), big toe extension with four toes flat (10 reps per foot), and 30-second single-leg balance holds with eyes open progressing to eyes closed. Perform these barefoot on a hard floor. Expect cramping in the arch in the first few days. This is normal and indicates the muscles are being recruited for possibly the first time in years. The cramping resolves within a week for most players.

Phase 2: Loaded Intrinsic Strengthening (Weeks 3-6)

Once you can hold the short foot position without cramping and maintain 30-second single-leg balance with eyes closed, you are ready to load the intrinsics progressively. The towel scrunch is a classic starting point: lay a small towel flat on a hard floor and scrunch it toward you using only your toes, 3 sets of 30 seconds per foot. Progress to marble pickups using your toes to transfer 20 marbles from one bowl to another, which trains fine motor control alongside strength. The most important loaded exercise for padel specifically is the single-leg calf raise with short foot activation: stand on one foot with the arch domed in short foot position, rise onto the ball of your foot, and lower slowly over 3 seconds. Perform 3 sets of 15 per foot. This exercise simultaneously loads the Achilles, the plantar fascia, and the intrinsics under functional, sport-relevant load. Add foot-resisted toe extension using a resistance band looped around your toes to train the toe extensors and intrinsic co-contraction.

Phase 3: Functional and Plyometric Integration (Weeks 7-12)

Phase 3 bridges the gap between isolated intrinsic strength and sport-specific foot performance. The goal is to train the foot to maintain stiffness and control during the explosive movements padel actually demands. Begin with split-step landing practice: from a standing position, hop both feet shoulder-width apart and land softly while maintaining the short foot arch dome in both feet simultaneously. Progress to lateral bound and stick, bounding laterally and holding a single-leg landing for 3 seconds with arch control. The most advanced exercise in this phase is the barefoot ladder drill performed slowly and deliberately, placing each foot with full intrinsic engagement rather than the habitual slap-and-go pattern most players use. Three ladder patterns twice per week, barefoot or in minimal shoes on a safe surface, will accelerate the transfer of intrinsic strength to real court movements. By week 12 most players report meaningfully improved court feel, faster split steps and a reduction in end-of-match foot fatigue.

Pre-Match Foot Activation: 4 Minutes That Change Everything

Most padel players do a perfunctory jog and a few leg swings before stepping on court. Very few activate their feet. A targeted 4-minute pre-match foot activation sequence primes the intrinsics for the demands ahead and significantly reduces early-game foot fatigue. Start with 30 seconds of barefoot short foot holds, sitting on the bench near the court. Progress to 20 single-leg calf raises with short foot activation per foot. Finish with 30 seconds of toe spread and curl on each foot. This sequence takes less time than most players spend fiddling with grip tape, and the performance benefit is immediate and measurable. Many players who add this routine report a noticeably more connected, responsive feeling underfoot from the first point. Over time, the activation becomes faster and more automatic as the neuromuscular pathways strengthen.

Post-Match Recovery for the Foot

After a padel session the intrinsic muscles are fatigued, the plantar fascia is under accumulated load, and the periosteum of the metatarsals has been repeatedly stressed. Post-match foot care is as important as pre-match activation. Begin with a 2-minute plantar fascia self-massage using a golf ball or frozen water bottle: stand with moderate weight through the foot and roll the ball slowly from heel to forefoot. Follow with 10 repetitions of passive big toe extension, gently pulling the big toe back toward the shin to stretch the plantar fascia through the windlass mechanism. Elevate both feet for at least 5 minutes post-match to reduce inflammatory oedema in the metatarsal region. The foot strength programme does not require dedicated gym sessions. It is designed to slot into your existing schedule with minimal friction. On match days, run the 4-minute pre-match activation only. On off days, perform the full intrinsic programme from whichever phase you are currently in (15 to 20 minutes total). At least once per week, spend 10 to 15 minutes barefoot or in minimal footwear at home: walking around, doing household tasks, or performing the Phase 1 exercises. This low-intensity barefoot exposure provides a significant cumulative stimulus to the intrinsics and proprioceptive system without adding training load. Total weekly time investment is 45 to 60 minutes spread across the week. Most players find they can maintain the gains achieved over the 12-week programme with just 20 minutes of foot-specific work per week thereafter.

Common Mistakes Padel Players Make With Foot Training

Skipping Phase 1 Because It Feels Too Easy

This is the single most common mistake we see. Players read about the short foot exercise, try it once without cramping, decide it is too basic, and immediately jump to loaded calf raises and plyometrics. This skips the critical neural rewiring phase. The value of Phase 1 is not in creating muscular failure: it is in establishing the motor pattern that every subsequent exercise depends on. If you cannot perform the short foot dome without your toes curling, you are not yet activating the right muscles regardless of how many calf raises you do. Spend the full two weeks in Phase 1. It is boring. Do it anyway. The players who rush through Phase 1 consistently plateau in Phase 2 because their intrinsics are still not the prime movers during loaded exercises. The players who are diligent in Phase 1 see the most dramatic results by week 12.

Doing Foot Exercises in Shoes

Performing intrinsic foot exercises inside your padel shoes largely defeats the purpose. Shoes constrain the foot, reduce sensory feedback from the ground, and allow the extrinsic muscles (tibialis anterior, peroneals, toe extensors) to compensate for weak intrinsics without those intrinsics ever having to engage properly. Phases 1 and 2 of this programme must be performed barefoot. Phase 3 functional drills can be performed in minimal shoes such as flat-soled training shoes with a wide toe box once the movement patterns are established barefoot. Return to performing at least one session per week barefoot throughout the programme to maintain sensory acuity. Neglecting the Non-Dominant Foot

In padel, most players have a natural dominant side that influences their movement patterns. Right-handed players at the net tend to push off their left foot more during volleys; their court positioning often loads the right foot more during the forehand. These asymmetries create strength imbalances between feet that compound over time. During your assessments and training, always start with your weaker foot and perform equal or slightly more volume on that side. Track your single-leg balance and short foot hold times separately for each foot and close any gap greater than 10% before progressing phases.
